3100 yards in pool: warm up (400 yds), drill set, 5X300 (1 minute rest), 4X50 speed ( 20 sec rest), kick set, cool down (400 yds)
1 hr 50 min on bike: warm up, 8 X 1.5 minute climbs with 3 min recovery, cool down.
